Old School Muscle Building Program: The Proven 6-Week Plan for Size and Strength

When it comes to building serious muscle and strength, sometimes the best approach isn’t new — it’s proven.

Before modern training trends and flashy routines, there was a system built on:

• heavy weights
• simple exercises
• consistent effort

This is the foundation of the old school muscle building program.

If your progress has stalled and you’re ready for something different — something challenging but effective — this program may be exactly what you need.

Is This Program Right for You?

This is not a beginner workout.

This program is designed for:

• lifters with at least 1 year of consistent training
• individuals focused on gaining size and strength
• those who feel stuck in their current routine
• experienced trainees ready for a new challenge

Goal: Build muscular size and strength
Frequency: 3 days per week (alternate days)
Session Length: 75–90 minutes
Program Duration: 6 weeks

This is a focused, disciplined approach — not a casual workout plan.

Why Old School Training Still Works

Old school training is built on fundamentals.

It focuses on:

• progressive overload
• compound movements
• heavy resistance
• repetition and consistency

It may not be trendy — but it delivers results.

Because it works with how the body actually builds muscle.

Before You Start

Traditionally, lifters would take one full week off before starting a new program.

This allows your body to:

• fully recover
• reset mentally
• prepare for intense training

Starting fresh gives you the best results.

Workout Structure Overview

This program is divided into two parts:

Part 1 — Legs + Arms
Part 2 — Legs + Upper Body

You will train three days per week, alternating these workouts.

And yes — you will squat every workout.

Part 1: Legs and Arms

Squats are the core of this program.

You will perform 9 total sets using a pyramid system:

• 5 reps
• 4 reps
• 3 reps
• 2 reps
• 1 rep
• then back up to 5

Example progression:

• 240 × 5
• 250 × 4
• 260 × 3
• 270 × 2
• 280 × 1
• 270 × 2
• 260 × 3
• 250 × 4
• 240 × 5

Each week, increase your starting weight by 5–10 lbs.

After squats, rest 5–10 minutes.

Then train arms using:

• 3 bicep exercises
• 3 tricep exercises

Example:

• EZ Bar Curl
• Incline Dumbbell Curl
• Concentration Curl
• Pullover and Press
• Triceps Extensions
• Pushdowns

Perform:

• 5 reps per set
• 4–5 sets per exercise
• minimal rest (about 1 minute)

Alternate between biceps and triceps movements.

Heavy weight + low reps = maximum stimulation.

Part 2: Legs and Upper Body

You will still begin with squats using the same structure.

Suggested pairings:

• Bench Press + Lat Pulldown
• Incline Press + Bent Over Row

Same method as arms:

• 5 reps per set
• alternate exercises
• short rest periods
• 5 total sets per movement

This keeps intensity high and training efficient.

Weekly Training Schedule

Alternate workouts across the week:

Week 1
Monday — Part 1
Wednesday — Part 2
Friday — Part 1

Week 2
Monday — Part 2
Wednesday — Part 1
Friday — Part 2

Repeat this pattern for 6 weeks.

Why Squats Are Done Every Workout

Squats are one of the most powerful exercises for:

• building total-body strength
• increasing muscle mass
• improving hormone response

Training squats consistently creates massive results.

Nutrition for Maximum Growth

This program demands proper nutrition.

To build muscle, you must:

Explore Meal Planning

• eat enough calories
• prioritize protein
• include carbohydrates for energy
• consume healthy fats

Include in every meal:

• protein (chicken, beef, fish, eggs)
• vegetables or salads
• complex carbs (rice, oats, potatoes)

To support this program:

• eat more than usual
• include calorie-dense foods like nuts
• consider protein shakes

More fuel = better recovery and growth.

Recovery and Rest

This program is intense.

Recovery is essential.

Focus on:

• at least 7–8 hours of sleep
• proper hydration
• rest days between workouts

Without recovery, progress will slow.

What Makes This Program Effective

This program works because it focuses on:

• progressive overload
• heavy compound lifts
• consistency
• simplicity

It removes distractions and focuses on what truly builds muscle.

Who Should Avoid This Program

This program is not suitable for:

• beginners
• those recovering from injury
• individuals with limited recovery capacity

It requires discipline, effort, and experience.
